Your Road to 5K with ME • Phase 1

Start Now.

October and November are about building your rhythm. Start with what you can comfortably do today, then use these two months to make movement, strength, mobility and recovery part of your routine.

You are here

Never followed a training plan before? You are in the right place.

You do not need to know running terminology or be able to run a mile. Choose what you can comfortably do today, and we will show you what to do next.

Start Now is a phase, not a track.

Everyone joining in October or November starts here. Your current capacity only determines your starting dose. Foundation, Building and Strengthening begin later during Base Building.

Step 1

Begin where you are. Build toward 30 minutes.

Ask yourself how long you can comfortably walk, run/walk or run at an easy effort where you can still speak in full sentences. That is your starting point. The Start Now aerobic goal is to gradually build toward 30 minutes of continuous movement.

<15 min

Begin with 10 to 15 minutes.

15-20 min

Begin with 15 to 20 minutes.

20-25 min

Begin with 20 to 25 minutes.

30+ min

Use about 30 minutes as your regular easy session while building the rest of your training habits.

30 minutes is the goal, not a deadline.

Move forward when your current training feels comfortable, manageable and repeatable. If it does not, repeat the same duration or week. When you are ready, add about 5 minutes. You may not reach 30 minutes during Start Now, and that is okay. Keep building from where you are.

Step 2

Your Weekly Rhythm

This basic rhythm stays familiar throughout the training pathway. During Start Now, Monday is mobility, Tuesday and Thursday are easy movement, Wednesday is strength, Friday is recovery, Saturday is cross-training and Sunday is easy movement. What changes over time is the duration, dose and purpose of the workouts.

Brand new to structured exercise? If the full rhythm feels like too much at first, begin with Tuesday, Thursday and Sunday. As those days become manageable, add Wednesday strength and Monday mobility.

Warm up before. Stretch after.

Before every Tuesday, Thursday and Sunday easy-movement session, complete a dynamic warm-up from the Workout Library. After every easy-movement session, complete a post-run stretch. After your longer Sunday session, use the longer post-run stretching routine. Your warm-up and post-run stretch are part of the workout.

Walk • Run-Walk • Run

Choose the movement style that works for you.

Walking, run-walking and running are all valid ways to complete your easy-movement time. You do not have to run continuously to prepare for a 5K.

Run-Walk is intentional training.

The Galloway Run-Walk method alternates running with planned walking intervals. The walk is part of the workout, not a failed run. A beginner-friendly starting point is 1 minute running followed by 1 minute walking, repeated for the day's total movement time.

New to runningTry 30 seconds run / 60 to 90 seconds walk.
Simple starting cycleTry 1 minute run / 1 minute walk.
Need more recoveryTry 1 minute run / 2 minutes walk.
Keep it easyRun comfortably, take the planned walk break before you need it, then repeat. You do not have to eliminate walk breaks to be successful.

The Run-Walk concept is based on Jeff Galloway's structured approach of alternating running with planned walk breaks. During Start Now, use a simple ratio that keeps the session easy and manageable.

Run-Walk Progression

Want to run more? Progress the ratio gradually.

If your current Run-Walk cycle feels comfortable and repeatable, you can gradually increase the amount of time you run while keeping a planned walk break. You do not have to eliminate walk breaks to be successful.

Change one thing at a time. Try the new ratio for several workouts before progressing again. Increase the run segment a little OR shorten the walk segment a little. Do not change both at the same time.
Start HereThen TryThen TryLater
30 sec run / 60 sec walk30 / 4530 / 3045 / 30
1 min run / 2 min walk1 / 90 sec1 / 190 sec / 1 min
1 min run / 1 min walk1 / 45 sec1 / 30 sec90 sec / 30 sec

How do I know I am ready?

Your current ratio should feel controlled enough that you can repeat it throughout the entire easy-movement session. You should not be huffing and puffing, racing the run portions or struggling to reach the next walk break.

Ready to try a changeYour current ratio feels easy, controlled and repeatable for the full session.
Stay with this ratioYou can finish the session, but the run portions still feel demanding or you need the full walk interval to recover.
Go back to the previous ratioThe new ratio makes the workout noticeably harder or changes the session from easy to hard.
Running continuously is an option, not the graduation requirement.

You may eventually move from Run-Walk to continuous running. You may also become a stronger runner while continuing to use planned walk breaks. Both are valid. During Start Now, the priority is easy, consistent movement while building toward 30 comfortable minutes.

Your 8-week direction

Find your starting capacity. Follow that table.

Each table gives you a clear path toward 30 minutes. Tuesday and Thursday use the listed easy-movement target. Sunday begins at the same target and may become 5 to 10 minutes longer once your weekly rhythm is established. If a week is not yet comfortable and repeatable, repeat it before moving forward. On Tuesday, Thursday and Sunday, complete a dynamic warm-up before your easy movement and a post-run stretch after. Use the longer post-run stretch after your longer Sunday session.

Your Start Now goal is not more and more minutes. Maintain your aerobic base while establishing the full weekly rhythm.

The schedule shows the direction. Your body determines the pace.

If the current target still feels challenging at an easy effort, repeat it. When it feels comfortable, manageable and repeatable, move to the next target. Repeating a week is part of the plan.

Step 3

Follow the plan in the way that works for you.

October + November

Same rhythm. Different focus.

October: Establish Your Rhythm

Focus on consistently showing up. Find the easy-movement duration that feels appropriate today and begin building the weekly routine around it.

  • Learn what easy effort feels like.
  • Practice Tuesday, Thursday and Sunday movement.
  • Introduce mobility and strength gradually.
  • Do not worry about pace or distance.

November: Strengthen Your Rhythm

Keep the same structure and make it more consistent. When your current movement time feels comfortable and repeatable, you may add about 5 minutes.

  • Allow Sunday to become 5 to 10 minutes longer once your rhythm is established.
  • Move from 1 strength set to 2 when you are recovering well.
  • Once you reach 30 comfortable minutes, maintain that aerobic foundation while building the rest of your training habits.
  • Prepare to choose a Base Building track in December.
How to progress

The calendar does not decide when your body is ready.

Your plan gives you structure. Your response to the training helps determine what should happen next.

Repeat

If your current duration still feels challenging at an easy effort, repeat it. You do not need to add time because another week started.

Progress

When the current duration feels comfortable, repeatable and recovery is good, add about 5 minutes.

Build Toward 30

For Start Now, the aerobic destination is 30 comfortable minutes. If you reach it early, maintain it while strengthening the rest of your training habits.

A few basics

Know enough to start. Learn more as you go.

What is easy movement?

Walk, run/walk or run at a comfortable effort where you can generally speak in full sentences.

What is cross-training?

Another comfortable form of movement such as cycling, swimming or the elliptical. Saturday is your cross-training day. Keep the effort comfortable and choose an activity that supports your training without making the day unnecessarily hard.

What if I miss a workout?

Do not cram it into another day. Return to your normal rhythm and keep moving forward.
